Should You Stretch Before Exercise? Static Stretching vs. Dynamic Warm-Up

Spend about 3-5 minutes with brisk walking, jogging, cycling, a rowing machine, jump rope, or easy jumping jacks so your body temperature rises and your breathing quickens slightly; you don't need to make yourself tired.

For about 5-10 minutes, choose controlled movements that match the sport's demands — such as leg swings, walking lunges, high knees, hip mobility drills, empty-bar movements, or light warm-up sets — to help raise your temperature, wake up the neuromuscular system, and increase your active range of motion.

Move into a sport-specific warm-up
The closer you get to the actual activity, the more your movements should resemble that activity. For running, progress from a jog to strides to pace runs; for strength training, go from the empty bar to light loads to working sets; for ball sports, go from movement footwork to changing direction to acceleration and passing/catching.

Schedule long static stretching for after training, before bed, or during regular flexibility work. The key isn’t whether you can stretch, but that static stretching and a dynamic warm-up have different purposes and suit different moments. Only by putting each in the right place can you lower injury risk without sacrificing performance.

What is static stretching?

- Hamstring stretch

- Piriformis stretch
Its main purpose is to improve flexibility, increase joint range of motion, and address specific mobility limitations. But a reminder: static stretching is not an injury-proofing magic trick, and it isn’t the whole of pre-exercise preparation.
Can static stretching prevent sports injuries?
Current research shows that static stretching alone has fairly limited effect on preventing overall sports injuries (in one meta-analysis, the relative risk for stretching reducing injury risk was about 0.96, so the difference was not marked).
This doesn’t mean stretching is useless; rather, it cannot replace genuinely effective injury-prevention strategies, such as:
- Strength training
- Neuromuscular control training
- Balance and proprioception training
- Sensible management of training volume
- Progressive loading
- Sport-specific movement preparation
A more precise way to put it is that static stretching can improve flexibility but should not be used on its own as the main method for preventing sports injuries.
Long static stretching before exercise may affect performance
If, before a competition or high-intensity training, you do long static stretching on the same muscle group, it may briefly affect:
- Power
- Maximal strength
- Sprinting speed
- Jumping ability
- Reactive movement performance
This effect is more noticeable when each muscle group is stretched for more than about 60 seconds. But to be clear: not all static stretching lowers performance. If you only stretch briefly and then follow it with a full dynamic warm-up and sport-specific drills, the effect is usually small. So there’s no need to demonize static stretching — just put it in the right place, control the time, and adjust it to your sport’s demands.
What is a dynamic warm-up?
A dynamic warm-up uses controlled movements to gradually bring the body into an exercise-ready state. Its goal isn’t simply to loosen the muscles but to prepare the body for the exercise ahead, and it can help:
- Raise body temperature
- Increase blood flow
- Wake up the neuromuscular system
- Increase active range of motion
- Improve joint mobility
- Make movements resemble the demands of the exercise ahead
Common examples include leg swings, walking lunges, lateral lunges, high knees, jumping jacks, hip circles, strides, empty-bar squats, and light warm-up sets.
What should you do before exercise?
Most people can follow this order:
- Warm the body up first (about 3-5 minutes): brisk walking, jogging, cycling, a rowing machine, jump rope, or easy jumping jacks all work. The goal is to raise body temperature and quicken your breathing slightly, not to make yourself tired.
